Habit Tracking That Uses Implementation Intentions
Of everything in the behaviour-change literature, implementation intentions have the best ratio of evidence to effort. The format is one sentence. Most habit apps still do not use it.
What is an implementation intention?
Short answer
A plan in the form "when situation X arises, I will do Y". It differs from a goal intention ("I will exercise more") by naming the specific cue that triggers the specific action, which hands control to the environment instead of to willpower.
Gollwitzer’s formulation is precise about the mechanism: by anticipating a critical situation and pre-linking a response to it, you delegate initiation to an automatic process. When the cue appears, the action is already decided.
The practical consequence is that you stop spending motivation at the moment of action. The decision was made earlier, while you were thinking clearly rather than while you were tired and looking for a reason not to.

How well do implementation intentions actually work?
Short answer
A meta-analysis of 94 independent tests found a medium-to-large effect on goal attainment, d = 0.65. For a technique that costs one sentence and no ongoing effort, that is an unusually good return.
Effect sizes in behaviour change are usually small and fragile. This one is neither, which is why it appears in so many clinical and health-behaviour interventions and so rarely in consumer habit apps.
The catch is that the plan has to be specific. "When I have time, I will write" is not an implementation intention — "time" is not a cue you can detect.

Why do streak trackers miss this?
Short answer
Because a streak records the outcome after the fact. It tells you what you did yesterday but provides nothing at the moment of avoidance, which is the only moment that determines whether the habit happens.
Streaks also fail asymmetrically. While the run is intact they add mild motivation; the day it breaks they add discouragement precisely when you most need to start again. A cue-based system has no such cliff.
This is the difference between recording behaviour and prompting it — see why voice prompts break habituation.
What makes a good cue?
Short answer
Something unambiguous, reliably occurring, and close in time to the action: finishing a specific meal, arriving at your desk, ending a scheduled call. Cues you have to notice yourself are the weakest kind.
The weakness of self-detected cues is exactly why external prompts help. A completed morning check-in call is a cue that arrives whether or not you were paying attention, at a time you chose in advance.
Habit stacking — attaching a new behaviour to an existing routine — is the same principle using a habit you already have as the trigger. See habit stacking that sticks.
How do you write one that works?
Short answer
Name the cue, name the smallest possible action, and keep both concrete enough that an observer could tell whether they happened. If you cannot point at the moment it should fire, it is still a goal intention.
Note that the strong versions name a first action small enough to be almost unrefusable. Pairing a specific cue with an oversized action just relocates the avoidance.
- Weak: "I will work out more this week"
- Weak: "When I have energy, I will start the report"
- Strong: "When the morning call ends, I open the report and write one paragraph"
- Strong: "When I finish lunch, I put my shoes on and walk for ten minutes"
